Is Sushi Healthy? Calories and Nutrition Explained
Sushi can be a healthy meal — lean protein, omega-3 fats and modest calories — but it depends on what you order. Sashimi and simple nigiri are light; tempura, mayo and cream cheese rolls add up fast. Soy sauce adds a lot of salt.
At a glance. Salmon nigiri: about 56 kcal a piece, around 30 kcal of it from rice. Lightest: sashimi. Heaviest: tempura, mayo and cream cheese rolls. Watch: soy sauce — high in salt. Mercury: choose low-mercury fish like salmon more often than tuna.
Calories
One piece of salmon nigiri is about 56 kcal, with around 30 kcal from the rice, according to one nutrition guide. A typical 10–12 piece meal of nigiri is therefore roughly 550–700 kcal. Sashimi has no rice, so it is lighter. Fatty cuts such as salmon belly and otoro carry more calories. See salmon vs salmon belly.
The good
Fish provides high-quality protein and, in oily fish, omega-3 fatty acids. Seaweed, pickled ginger and vegetables add variety. Hong Kong's Centre for Food Safety recommends moderate consumption of a variety of fish.
The watch-outs
Salt: soy sauce, marinated fish and roe are salty — dip lightly, fish side down. Refined rice and sugar: sushi rice is seasoned with sugar. Fried and creamy rolls: tempura, mayo and cheese add fat. Mercury: avoid eating large predatory fish such as bigeye and bluefin tuna too often. See raw fish risks.
Healthier order: start with sashimi or miso soup, choose nigiri over rolls, mix salmon, white fish and shellfish, and ask for less rice (shari sukuname).
Lighter to heavier: sashimi → nigiri → hosomaki → uramaki → tempura and mayo rolls.
Raw fish carries food safety risks. Pregnant women, young children, older adults and people with weakened immunity should choose cooked options.
